Can't Run? A treadmill walking plan for complete beginners
If running feels out of reach right now, start here. Can't Run? is built entirely around walking for the first two weeks, using gentle incline intervals to raise your heart rate without any impact. Once your body is used to regular sessions, the plan slips in 30-second runs, then one-minute runs, so your first run feels like a small step rather than a leap.

How it progresses
Weeks 1–2
Walking only. Each session alternates incline 3 walks with flat walks, growing from 15 to around 26 minutes.
Weeks 3–4
Incline blocks of up to five minutes. The last session of week 3 adds 30-second runs, and week 4 finishes with one-minute runs. Sessions stay under half an hour.
The full Can't Run? schedule
Every session in the plan, drawn to the same time scale. Choose walking and running speeds that feel right for you; the plan builds time, not pace.

In Treadmill Workouts, every session above is guided. The app announces each walk and run, shows what is coming next, and logs the workout when you finish.
Tips for Can't Run?
- Set the incline to 3 when the app says so and keep your speed the same. The incline does the work.
- Hold the handrails only for balance. Leaning on them takes effort away from your legs.
- Walk at a pace where you could still chat. You should finish feeling able to do a little more.
Can't Run? questions
Is it okay to only walk on a treadmill?
Yes. Brisk walking, especially on an incline, raises your heart rate and builds the base fitness that makes running easier later. This plan uses walking for its first two weeks on purpose.
What does incline 3 mean?
It is the treadmill incline setting, usually a 3% gradient. It feels like walking up a gentle hill. If your treadmill shows degrees instead, choose the setting closest to a gentle slope.
What should I do after this plan?
Move on to Intro to Running or Couch to 5K. Both start with one-minute runs, which you will already have tried in week 4.
